What Pollution Actually Does Inside You
PM2.5 particles, the fine matter in smog, are small enough to cross the lung lining and enter circulation directly. A 2019 study published in the European Heart Journal estimated that air pollution cuts global average life expectancy by nearly two years, with South Asia bearing a disproportionate share of that burden. The damage is not only respiratory. Once in the blood, these particles activate oxidative stress pathways, raise systemic inflammation markers, and have been linked to accelerated arterial stiffening. The foods below work on those specific mechanisms, not on pollution itself, which no food can filter out of the air you breathe.
Turmeric
Curcumin, the active compound in turmeric, suppresses NF-kB, a molecular switch that pollution exposure consistently activates to produce inflammatory cytokines. A clinical trial published in the American Journal of Respiratory and Critical Care Medicine found that curcumin supplementation reduced airway inflammation markers in participants exposed to diesel exhaust particles. The catch is bioavailability: curcumin is poorly absorbed on its own. Combining turmeric with black pepper, standard in most Indian cooking, increases absorption by up to 2,000 percent, according to research in the journal Planta Medica. A small amount of fat in the same meal helps further. The dal tadka your grandmother made with haldi and a crack of kali mirch was, functionally, a better delivery mechanism than most curcumin capsules sold today.
Amla
Indian gooseberry has one of the highest vitamin C concentrations of any food measured, roughly 600 to 700 mg per 100 grams, compared to 53 mg in an orange. Vitamin C is a primary water-soluble antioxidant that neutralises free radicals generated by pollution-induced oxidative stress before they can damage cell membranes and DNA. Amla also contains tannins and polyphenols that support the liver's Phase II detox enzymes, which process and excrete the chemical byproducts of particulate exposure. Fresh amla in season, amla murabba, or amla juice without added sugar, all work. The dried powder loses some vitamin C but retains the polyphenols.
Cruciferous Vegetables
Broccoli, cauliflower, and radish all contain sulforaphane, a compound that activates the Nrf2 pathway, the body's master switch for producing its own antioxidant enzymes, including glutathione. A randomised controlled trial conducted in Qidong, China, and published in Cancer Prevention Research in 2014, found that participants who drank a broccoli sprout beverage daily excreted significantly higher levels of benzene and acrolein, two pollutants found in vehicle exhaust, compared to the placebo group. The excretion increase was 61 percent for benzene. Sulforaphane is formed when the vegetable is chopped or chewed and the enzyme myrosinase acts on glucoraphanin. Cooking destroys myrosinase, so lightly steamed or raw preparations are more effective than pressure-cooked ones. Mooli paratha counts. Overcooked cauliflower sabzi does not.
Flaxseed
Omega-3 fatty acids, particularly ALA in flaxseed, reduce the production of prostaglandins and leukotrienes, the inflammatory signalling molecules that pollution exposure elevates in lung tissue. A study in the journal Environmental Health Perspectives found that fish oil supplementation attenuated cardiovascular inflammation responses to concentrated air pollutants in healthy adults. Flaxseed provides ALA rather than EPA and DHA directly, so the anti-inflammatory effect is less potent than fish oil, but it is meaningful and accessible. One tablespoon of ground flaxseed stirred into a morning roti dough or yogurt provides about 2.3 grams of ALA. Whole seeds pass largely undigested; grinding them matters.
Green Tea
Epigallocatechin gallate (EGCG), the primary catechin in green tea, has been shown to reduce the expression of inflammatory genes triggered by PM2.5 exposure in lung epithelial cells, in studies published in journals including Toxicology Letters. EGCG also chelates certain heavy metals, binding to them in the gut before they can be absorbed, relevant because pollution exposure includes lead and cadmium alongside particulate matter. Two to three cups of green tea daily is the range used in most intervention studies. Brewing temperature matters: water above 85°C degrades catechins. Let boiling water sit for two minutes before pouring.
The five foods here don't share a single mechanism. Turmeric works on the inflammatory switch; amla floods the blood with antioxidants; cruciferous vegetables make the body excrete pollutants it has already absorbed; flaxseed dampens the cardiovascular response; green tea blocks the absorption of heavy metals at the gut wall. Taken together, they cover the chain of damage that chronic pollution exposure runs, from inhalation to circulation to cellular injury, in a way that no single supplement can.
