Your circadian rhythm does not break only because you stayed up late. Irregular meal times, blue light at noon, weekend sleep patterns, and even your office thermostat can shift your internal clock in ways that melatonin supplements cannot fix. These five disruptions are the ones most Indians miss, and the health damage they cause accumulates quietly, long before insomnia shows up.

Eating dinner at 10 PM

The stomach has its own clock. Researchers at the Salk Institute demonstrated that the liver, gut, and pancreas each run on circadian oscillators that are set by food timing, not just by light. When you eat a full meal at 10 PM, which is standard in most Indian households where dinner waits for the last family member to get home, you are telling your digestive system to stay active during the hours it is genetically programmed to wind down. The result is not just indigestion. Late eating suppresses the overnight drop in core body temperature that the brain needs to consolidate deep sleep. Blood glucose stays elevated, cortisol stays higher than it should at midnight, and the body's repair cycle gets pushed into hours it cannot fully use.


Bright overhead light in the evening

The suprachiasmatic nucleus, the brain's master clock, responds to light intensity and colour temperature, not just to whether a screen is on. A 2019 study published in Current Biology by researchers at the University of Exeter found that even dim indoor light, around 10 lux, was enough to suppress melatonin production if it was overhead and broad-spectrum. Most Indian living rooms use cool-white tube lights or LED panels that sit between 4000K and 6500K. Switching those on after 8 PM sends the same neural signal as midday sun. The phone gets blamed, but the ceiling fixture is doing more damage by volume. Switching to a single warm lamp (below 3000K) in the hours before bed costs nothing and measurably shortens sleep-onset time.


Social jet lag on weekends

Till Roenneberg at Ludwig Maximilian University coined the term social jet lag to describe the gap between a person's biological sleep timing and their socially imposed schedule. The average gap in working adults is about 1.5 hours, but in shift workers and students it regularly exceeds two hours. Every Monday, the body is recovering from a timezone shift it never left home to take. The circadian disruption from chronic social jet lag has been linked in multiple studies to increased risk of metabolic syndrome, depression, and cardiovascular disease, independent of total sleep duration. Sleeping in on Sunday does not fix Friday night. The clock does not average out.


Skipping morning light exposure

The fastest way to anchor a circadian rhythm is ten to fifteen minutes of outdoor light within an hour of waking. This is not about vitamin D. Bright outdoor light, even on a cloudy Mumbai morning, delivers between 1,000 and 10,000 lux to the retina. That signal resets the suprachiasmatic nucleus and sets the countdown timer for melatonin release roughly fourteen to sixteen hours later. Most urban Indians walk from an indoor bedroom to an indoor kitchen to an indoor car or metro, getting no meaningful light exposure until they step outside at noon, which is too late to anchor the morning phase. The rhythm drifts forward by minutes each day until sleep timing, mood, and appetite are all running an hour or two behind where they should be.



Chronic low-grade stress and cortisol dysregulation

Cortisol follows a precise circadian arc: it peaks sharply within thirty minutes of waking, a process called the cortisol awakening response, and then declines steadily across the day, reaching its lowest point around midnight. Chronic psychological stress, the kind that comes from financial pressure, job instability, or sustained family conflict, flattens this arc. The morning peak weakens, the evening trough rises, and the body loses the hormonal gradient it uses to know when to sleep and when to wake. A 2021 paper in Psychoneuroendocrinology found that individuals with blunted cortisol awakening responses reported significantly worse sleep quality and greater circadian disruption than those with intact morning peaks, even when total sleep time was similar. The internal clock does not just depend on light. It depends on the stress chemistry that light is supposed to drive.


Each of these five factors operates on a different node of the same system: the liver clock, the retinal signal, the social schedule, the morning light anchor, the hormonal gradient. Damage one node and the others compensate for a while. Damage two or three simultaneously, which is what a standard urban Indian workweek does, and the rhythm loses coherence entirely. That incoherence is not felt as sleepiness. It is felt as the low-grade wrongness of a body running slightly out of phase with itself.
