Flaxseed (Alsi)
One tablespoon of ground flaxseed delivers about 2.35 grams of ALA (alpha-linolenic acid), the plant form of omega-3. A 2019 review published in Nutrients confirmed that regular flaxseed consumption raises ALA levels in the blood, though conversion to the longer-chain EPA and DHA remains limited. The critical word is ground, whole flaxseed passes through the gut largely intact. Roast and grind a small batch weekly, store it in the fridge, and stir it into roti dough, dal, or curd. Alsi has been used in Indian kitchens for centuries, particularly in Rajasthani and Bihari cooking, so it doesn't require retrofitting your diet from scratch.
Walnuts (Akhrot)
Walnuts are the most ALA-dense tree nut available, with roughly 2.5 grams per 28-gram handful. They're also one of the few plant foods where the fatty acid profile is well-studied in human trials. A 2020 study in the Journal of the American College of Cardiology found that people who ate walnuts daily showed reduced LDL particle concentration and lower inflammatory markers compared to a control group. Six to eight walnuts a day is enough to reach a meaningful ALA intake. Eat them plain, crush them into a chutney base, or fold them into a halwa, the fat matrix survives gentle heat reasonably well.
Chia Seeds
Chia seeds contain about 5 grams of ALA per 28-gram serving, which makes them the most concentrated plant source by weight. They're also high in fibre, which slows digestion and blunts glucose spikes, a relevant point for anyone managing blood sugar alongside their nutrition goals. Chia has no strong flavour, which means it disappears into anything: overnight oats, nimbu pani, smoothies, or soaked in water as a gel that substitutes for egg in baking. Two tablespoons a day is a practical target. The seeds are now widely available in Indian grocery chains and online, so sourcing is no longer the barrier it was five years ago.
Hemp Seeds
Hemp seeds offer ALA alongside a near-ideal ratio of omega-6 to omega-3, approximately 3:1, which matters because excess omega-6 competes with omega-3 for the same conversion enzymes. Most Indian diets, heavy in refined sunflower and soybean oils, run omega-6 to omega-3 ratios closer to 15:1 or higher, which actively suppresses the body's ability to use whatever plant-based omega-3 it receives. Three tablespoons of hemp seeds provide around 2.5 grams of ALA. Add them to salads, blend into lassi, or sprinkle on poha. They're legal in India and increasingly available in health food stores in metros.
Mustard Oil
Mustard oil is the one omega-3 source on this list already sitting in most Indian kitchens. Cold-pressed mustard oil contains roughly 5 to 6% ALA by fat content, and unlike flaxseed oil it holds up reasonably well to the medium-heat cooking typical of tadkas and stir-fries. It is not a high-dose omega-3 source, a tablespoon gives you about 0.8 grams of ALA, but used consistently as a primary cooking fat, it adds up across the week in a way that sunflower or refined vegetable oil never does. Bengali and Odia cooking has used mustard oil as a default for generations, and the fatty acid profile is part of why cardiovascular outcomes in those regions have drawn research attention.
Rajma and Kidney Beans
Rajma doesn't compete with flaxseed or walnuts on raw ALA numbers, a cooked cup delivers around 0.3 grams. What it offers is volume and frequency. Most Indian households eat rajma at least once a week, sometimes twice. At that frequency, across a year, the cumulative contribution to plant-based fatty acid intake is real. Rajma also brings the protein and fibre that make omega-3-rich meals filling enough to sustain. The practical move is to pair rajma with a higher-dose source, stir ground flaxseed into the gravy, or serve it with a walnut chutney, so the meal does double work.
The conversion problem is the thread running through all six of these sources. Plant foods supply ALA, not EPA or DHA directly. The body converts ALA to EPA and DHA, but inefficiently, estimates from research published in the American Journal of Clinical Nutrition put the conversion rate at roughly 5 to 10% for EPA and under 1% for DHA. That doesn't make plant sources useless; it means the intake target has to be higher than the RDA suggests, and it means reducing omega-6 competition matters as much as adding omega-3 foods. The Indian kitchen already has most of the ingredients. The gap is in how consistently and in what quantities they're used.
